The bad newsis if you haven’t doneany training all winteryou’re not going to bechallenging Frodeno orSnowshill in six weeks. However, if you’ve got a solidbase of training behind you, now’s the time to makesome tweaks, polish thingsup and get the pay-offfrom the hard work you’vedone. There’s no secret toplanning your training in thebuild up to a race. Your plansimply needs to be specificto you, your strengths andweaknesses and the goalsyou wish to achieve. Yourtraining depends on the timeyou have and your othercommitments. You need tokeep it simple, be consistent, know what your keysessions are (those that willsignificantly help move yourrace performance forward)and make them count.Triathletes tend to get areputation for loving theirmiles. If you have put thework in over the winter thendon’t be afraid to ease back.In the six weeks leading up toa race, quality is the key; it’sall about being specific. Youcan spend all day riding at20kph, but if you want to be a60-minute 40km rider you’llhave to get used to ridingat 40kph. We aren’t talkingmax efforts; we are talkingabout teaching the body torecognise race intensity andgetting it used to stayingthere for the duration ofthe event. The human body getseasily confused by change, and when the body getsconfused, it tends to break. If you radically changeyour training six weeksbefore a race you’ll beasking for an injury. As theseason approaches, thekey is to slowly build inmore intensive reps at andaround race pace. Use yourstrengths: if you come froma swimming backgroundyou can afford to pushharder in the water and getused to race pace there. If you don’t have a swim bikeor run background the bestplace to get used to raceintensity is on the bike, asless technique is requiredthan in the water andthere’s a lower injury riskthan on the run.On the next four pages we’ve set out two plans to helpyou form a basis for your key race preparation. Ifyou’ve trained for 10-14 hours per week through thewinter, the 9-sessions-per-week plan should lead yousuccessfully up to a race. The 6-session plan is forathletes who have trained for 6-9 hours per weekover the winter. The plans contain key sessions thatyou should focus on, with the easy sessions beingbuilt around these to help you recover. Remember, it’sfar more dangerous to over-cook it than to undercookit at this stage, so be consistent and not crazy.Turn to page 67 for your basic training rules.KEY: W/U: warm-up; W/D: warm-down; F: fast; E: easy; F/C: front crawl; C/A: contrasting activity; M/S: main set; BBM: beats below max heart rate; RP: race pace; D1-4: descending 1-4 (getting faster each time)5-6 SESSION TRAINING PLANThur SwimFri RestSat BikeSun BIKEWeek twoMon SwimTue RunWed BikeThur SWIMFri RestSatBikeRunSun BikeW/U 5x200m swim (2 and 4 Pull) 30s RI . GOFASTFOREVERBasic rulesWhen developing aprogramme for the lead intoa race it’s important to stickto some basic rules.Identify the key sessions andensure they are quality;Ensure the recoverysessions don’t compromisethe quality sessions;Balance your sessions – inthe 9-session plan eachweek contains one strength, one speed and one aerobicsession in each discipline;Spread your swimmingacross the week to keepyour feel for the water; leaveat least 24 hours betweenhard sessions of the samediscipline; take a full day offat least once every 10 days(remember, just becausethere isn’t a full day offin the plan you can stillget 36 hours’ recovery bydoing your sessions earlyone morning and then thefollowing evening). Theharder the session, the moreimportant the cool down; And lastly, in the final twoweeks, keep the frequency ofsessions the same, but dropthe volume.BalancedThe sessions are arrangedin a way to develop bothyour strength and speedacross all three disciplines. The strength sessionsare normally just belowrace pace, while the speedsessions should be at, orabove, race pace. Workingjust below and just aboverace pace will allow youto maintain and even raisespeed for longer periods oftime come race day. Justas importantly, workingat these intensities willhelp you understand yourbody and how far you areable to push it. Don’t getinto the habit of relyingon stopwatches and HRmonitors; know how it feelsto function at race pace.During the initial few weeksthe key sessions are thelonger, strength-based reps. However, it’s importantto stay sharp and fast soensure there are always 1-2shorter, faster sessions inyour plan. As your race getscloser gradually reduce thelength of these strengthbasedreps and increasethe intensity so two weeksout from the race a higherpercentage of your workis at, or just above, racepace. Aim to plan a practicerace 3-4 weeks before yourmain race and in the lasttwo weeks, cut the trainingvolume by 30-40% butensure the majority of yoursessions contain short repsat, or above race pace.Across this race prepperiod try to replicate raceconditions. It’s rare that youare able to warm up for longin the water on race day, sopractise doing some of yourkey pool sessions with aland-based warm-up. If youhave access to open waterfacilities, transfer one ofyour key pool sessions eachweek to the open water.Ride the majority of yourhard sessions on your racebike and don’t over do thelong rides. The winter milesshould be in the bank so beconfident in your fitnesslevels and concentrate ondeveloping your strengthand speed throughovergeared work and short, fast, turbo sessions.Running hard takes moreout of you than the other twodisciplines so reduce thelength of your hard run setssignificantly in the last twoweeks and break the repsdown into short blocks soyou can still run at race pace. When running off the bike, practice your transitions andrun high intensity reps offthe bike.So there you have it – yourguide to getting faster in sixweeks. Be specific, have aplan and stick to it. You neverknow, if you make theserules part of your everydaytraining, by 2012 Snowswilland Frodeno might just belooking nervously over theirshoulder!KEY: W/U: warm-up; W/D: warm-down; F: fast; E: easy; F/C: front crawl; C/A: contrasting activity; M/S: main set; BBM: beats below max heart rate; RP: race pace; D1-4: descending 1-4 (getting faster each time)9 SESSION TRAINING PLANWeek oneMon SwimTue BikeWed SwimThur RunFri SwimSat BikeSunBikeRunWeek twoMonSwimRunTue BikeWed RestThur SwimFriBikeRunSat BikeSun SwimRunW/U 5x200m swim (2 and 4 Pull) 30s RI .
